Adaptation:  How Much Do We Need to Train?

Adaptation happens. I don’t think we can even stop it.

As my buddy Frankie says “adaptation has no off switch”

The Adam T Glass corallary is “………but we can slow it way the F down”

End stage heart failure patients that sleep with 4 pillows at night because their heart is so bad and their lungs are filling with fluid still show acute adaptations (but with a long term consequence).  It is a horrible disease and my uncle actually died from it years ago.  Even in this patients, the heart is still adapting, despite all the other stuff in their body has gone awry.  The body is still trying to adapt as best it can.

Injury your right ankle (as I have done from a snowboarding incident several years ago) and watch it swell up to the size of a large grapefruit  (no joke) and you WILL walk funny for several months (even when the cast comes off and you ditch the crutches).   The body is adapting.  Long term you don’t want to walk funny, but you can still walk.

The key questions is

“How much do we need to do to trigger adaptation?”

I think it is only 5-10% more each session. This is an educated guess and I am interested in your feedback on that number.

Adaptation results from overload.

In general, overload in the gym is from 3 things

1) % 1RM (intensity, wt on the bar)

2) volume (sets x reps)

3) density (volume /time).

Add 5-10% to any one of these (the one that is best for your body on that day via Gym Movements biofeedback) and adaptation WILL happen.
It HAS to happen.

Thoughts?  What has worked for you?  Let me know in the comments

Eat Stop Eat Intermittent Fasting First Person Interview: Dave “Athlete Creator” Sandel

Eat Stop Eat Intermittent Fasting First Person Interview: Dave “Athlete Creator” Sandel

Note: full disclosure. Dave lifts with me here at the Extreme Human Performance Center, so I know him and yes I will have an affiliate link at the end for you to purchase a product that I make a few bucks off.  If you don’t purchase said product I will not hunt you down via your IP address (like I even know how to do that) and force you to buy it, but if you do I will be forever thankful.

Lets fire up some green tea and put the screws to Dave about his recent fasting experiment and see what we can learn.    Let’s go.

I heard that you lift weights, but yet you did some fasting. Why?

First off, thanks for allowing me some precious bandwidth on your site. For all you non-geeks, bandwidth is…uuhhh, nevermind, I’ll keep my nerdiness to myself. Anyways….

The biggest reason I decided to try fasting was that spring was in the air, and it was time to shed my winter jacket, if you know what I mean. I’ve done every other type of “diet” out there known to man: low carb, carb cycling, veagan, just plain ‘ole “eating clean”, etc. etc., so I decided I might as well give this a try too.

Unlike you, Mike, I can only stand to read research for a couple of hours a week. I’d rather get out there and actually try it. (Editor’s note, since this is my blog I can add my comments, hehee.  Wile I do love to read research, I do try things out too, just ask Dave about Tuesday night lifting sessions).

After hearing about “Eat Stop Eat“, I did some more digging into it and found that Alan Aragon changed his mind about fasting. I also found the Holy Grails of fasting information from Martin Berkhan’s website as well as Brad Pilon (obviously). I didn’t spend a lot of time debating whether or not I was going to ruin myself forever. I saw that these people, among others, were doing it and figured, “what the hell, if they can do it, so can I.”

The rumor mill is that when you fast, muscle will disappear faster than free drinks at a Lindsay Lohan party? Is this true?

Like 99% of the fitness people out there, I thought that were the case too. But if you step back and think logically about it, how can your body possibly eat any noticeable amount of muscle in just 24 hours? Now that I’ve done it, and done a lot more research, it doesn’t make any sense at all that your body will catabolize that much muscle in that short amount of time. It’s like saying that if you take an extra 5 minute break at work, your entire day was ruined and you didn’t get anything accomplished. In reality, what’s another 5 minutes?

Editor’s note: muscle catabolism  (break down) is very over hyped in all the muscle mags and all over the internet.

As for real world results (not to plug my website or anything), a year ago I did 9 weeks of German Volume Training. By the end of it, I was 185lb. and around 13% bodyfat. You can see my actual ending measurements on my site here. Since that time, I’ve lost 10lb. and only 0.5″ off the meaningful measurements: biceps, chest, and quads, of course! Hahaha!

I’m willing to bet that my bodyfat is much lower than 13% right now and my strength has actually increased. So, even if that 0.5″ is somehow all muscle, which I highly doubt, I’m even stronger now, regardless of fasting or not.

Why not just cut back on your normal food intake, why fast?

I may only weigh 175lb. but I am definitely a fat kid at heart. I love, love, love to eat. For 6 days out of the week, I get to eat like I always have while maintaining bodyweight. Now take an entire day’s calories out of the week and voila, caloric defecit (weightloss) by doing nothing! Now, if I want to expedite the whole process, all I have to do is increase my activity level to burn even more calories.

Conversely, if I am trying to maintain or even increase bodyweight, that just means that I REALLY get to induldge my inner fat kid. That means I get to eat a lot (relatively speaking) of excess calories 6 days per week in order to keep caloric excess over the course of a week.

How did you survive 24 hours without food?

It was a lot easier than I thought it was going to be. I choose to fast from Sunday after lunch until Monday at lunch. About the time that hunger sets in on Sunday is the same time I start to get ready for bed, so I get to sleep through that part. The next time it gets hard is around 11:30 on Monday when my co-workers start to bring their lunches back to their desk. Luckily that only lasts for about a half hour before I get to eat. I mean, you do have to have some mental toughness when doing this, but nearly as much as you may think.

Words of wisdom about the fast?

To make fasting even easier, water and stimulants are your friends. I can’t handle coffee on an empty stomach so I turn to its milder cousin, green tea.

Fasting the day after a heavy workout seems to be a bit tougher when you’re body is asking for more calories to repair itself, but again, nothing you can’t handle.

Using the fast as an excuse to binge eat before or after is a recipe for disaster. Make sure you have a healthy psychological relationship with food before you try this. And speaking of binge eating, even though you WILL be hungry when you break your fast, I highly suggest NOT eating everything in sight, regardless of how “clean” it may be. I’ve made that mistake twice: once breaking it with a big meal from a chain restaurant, and once breaking it with chicken breasts (plural), a cup of rice, and tons of veggies. A small snack followed by a normal sized meal an hour or so later seems to work best for me.

I hear you run a fitness website, so fill us in.

Nah, I think those are just rumors. I have a website where I talk like an idiot and try to inform people of better ways to workout and eat, but I think my overall tone of “jackassery” wards off a lot of “serious” fitness folks. They probably wouldn’t want me in their inner circles. You’re taking a pretty big risk by letting me type stuff here, Mike.  (Editor’s note:  I probably have offended enough people for quite some time with my distaste for foam rollers, backwards corrective exercise work, love of vibrams and metabolic flexibility  as it is, so no worries there)

If your readers think they might like a little change up in the way material is presented, they can head over to AthleteCreator.com. And just for your readers only, if they sign up for my newsletter, I’ll give them a detailed, inside look at how I’ve used “Eat Stop Eat” to shed those 10lb. while eating “junk food” weekly and maintaining muscle mass…for free! Of course, they’ll need to email me after they sign-up so I know they come from here.

Crap, I guess that means I actually have to type it up. I better get going!

Congrats on your CSCS certification, what are the plans now?

I seem to be getting asked that quite a bit lately, and I seem to be doing pretty well at avoiding it. So, I’ll see ya next week, bye!

Kidding….

The only thing I know for sure is that I’m completely focused on my training for the next month or so. I need to get that 0.5″ back…especially on the gunz! Hahaha! Hey! Don’t judge. It’s beach season, and I’m a single dude. You know?

My full-time gig is Electrical Engineering (which is totally lame, by the way) so I have the “luxury” of being able to take my time in jumping into the industry. I have a new website in the works and am working on getting some behind the scenes business type stuff taken care of. Obviously I’ll be trying to pick up some clients along the way, but I won’t be pursuing it full steam ahead until I get the other stuff taken care of first. Eventually I will be pursuing training full-time, and I look forward to working with serious athletes in all types of sports.

Thanks again for taking the time to do the interview–much appreciate! See ya next Tuesday night for big bench night at the Extreme Human Performance Center,  ya crazy bastard, I mean faster.

No, thank you for giving me the opportunity to prove to your readers why they’re here instead of over at my slapstick website. :-p (I’m not sure, do you allow smiley faces over here?)

No, no smiley faces are ever allowed here, this is serious business.  ha. I kid, I kid.

If you are interested in dropping a few pounds, I do highly recommend Brad Pilon’s Eat Stop Eat ebook.  There are very few fitness products I whole heartily endorse, and Brad’s is one of them.

Random Updates

Wanted to drop you an update on some cool stuff that is coming up and help you out with some biofeedback questions I’ve been getting (aka how for your to maximize your results)

1) New Phone : D R O I D

Thanks to all that helped me select a new phone!  Wow, it is sweet!  My old phone was barely a phone at best.   I am still trying to figure out all the new features, but I will get there.  I figured out how to stream music through my phone to my home stereo and that is awesome!  Love it.

2) Updates to Facebook and Twitter

Since I can now update Facebook and Twitter pretty easily, I will have more updates there.
Join in on the fun at  my facebook and twitter accounts.
I will have more picture of food, training and whatever I feel like.   I want to hear from you, you drop me some comments there.   My schedule does get nuts at times, so it may be a few days at times for an update, but I will do my best to get back to you!

3) Teleconference on Grip N Rip DVD and Biofeedback Training ; How to set a PR EVERY TIME in the gym!

If you want to change your body, add more muscles, strength and decrease pain, you NEED to listen to your body (biofeedback).  For those that picked up the first round of the Grip n Rip DVD set, you know what is going on!

I’ve been getting many questions about the next round of DVDs, what is biofeedback training, and how can I gain more muscle with less pain.

I will have a special 3 part teleseminar series coming up very soon where we will answer all of these questions and much more.

Sign up on my Insider Newsletter today and I will automatically send you 1 hour of free video on common questions about mobility work, strength and exercise programming.

You will also be the very first to get the teleseminar series info too.   We will have to limit the amount of callers on the line initially too, so don’t miss out.   Sign up below.

4) TRX Fun

I have a few more videos of the TRX in action coming soon too.  I’ve received some more questions about the TRX as of late and the short version is that I love it for travel and doing some unique body weight drills.  I have one and would recommend that you pick one up (yes, I do make a few clams from selling them, but I would never recommend anything that I have not tested first myself and really love)
TRX suspension trainer review video the professor speaks from his lab

5) More coming from Brad Pilon at Eat Stop Eat

Brad will be back on to answer one of your top questions about the Eat Stop Eat Intermittent Fasting approach.  I like Brad because he never pulls any punches and just tells it like it is.

6) Evil Modern Strength-Sucking Shoes Update

I will have an article showing you (I mean your friends, since the readers here are super smart) how to transition to a more barefoot (Vibrams,  Nike Free) shoe for increased performance.

In the meantime, Dr Doug Briggs, Ph.D., CSCS,*D and Director of Human Performance-US ARMY/MWR has a video below in his Vibrams showing how to do a proper squat.

If you go into any gym, it is rare you will see anyone using the squat rack from something else other than curls in-between shouts of

“Yo, yo need to work the chezt, pac and gunz brah”

Yeah

The readers here know that overload is the key to muscle growth and strength and it is hard to beat compound exercises like squats, deadlifts, bench press, overhead lifts, farmers walks, etc.

Take it away Dr. Briggs

7) In the CD Player at the Extreme Human Performance Center

I am a huge metal head, and here are some of my favs as of late to get me in a good state to lift

6 Tips to Prevent Weight Gain on Vacation

6 Tips to Prevent Weight Gain on Vacation

Wow, is that an oxymoron?  I know most use vacation as a time to destroy bags of Cheetos and hang out at all you can eat buffets for hours.

This is not my idea of a vacation, but that does not mean you need to be all worried about your nutrition every waking hour–it is VACATION remember?

The question I get is what to do on vacation so that you don’t return 5 lbs heavier than when you left.

This past Nov Jodie and I went on a trip to S. Padre TX and since we are in Baja right now,  I thought this would be a great time to give you an inside peak into the vacation fridge and offer up some tips.

A look in my vacation fridge

Get the Flash Player to see this player.

Here is one tasty breakfast we had!

Get the Flash Player to see this player.

6 Tips to Vacation Nutrition

1) Pick an active vacation

If you move around more, it is just way easier to burn calories.  This does not mean you need to do marathons for your vacation (although I know those that do, which is cool), but sitting in the sun for 7 days in a row rubbing coconut oil on your ever expanding gut gets old.

2) Hit up the grocery store

You don’t need to troll the buffet for every meal!  Get a place with a fridge so you can store some healthy foods and save some dinero too

3) Bring some basics

I like to bring a good protein powder with me, just in case I stuck somewhere without much for food.  Proteins are usually the hardest to get when traveling and most of the time they require the most prep too.  If you have a good protein powder (I like protein factory), you can easily find some veggies or fruits to go with it.

4) Intermittent Fasting

Yikes, I just said that you can fast on vacation!  I know that sounds insane, but if you know you are having a crazy travel day, food may be hit or miss and airport food is crap-tastic, do a 24 hour fast.    It would be a great way to start off in a bit of a caloric deficit too.     Check out the interview I did with Brad Pilon of Eat Stop Eat HERE (1 hour of audio free).

Review of Eat Stop Eat : Intermittent Fasting to Lose Body Fat

5) Exercise!

I know that sounds nuts too, but go for a run on the beach, do some body weight exercises or bring your TRX Gym in a bag (I brought mine to S Padre and I have it here in Baja with me too)

Push Up Variations

6) Exercise volume

I like to plan my deloads around my vacation time and this works well with clients too.  If you know you are going to be gone in 5 weeks, I have them do a ton of volume (again, I use the Gym Movements DVD on biofeedback to help plan day to day variations) before they leave.   On vacation they can just hit up some work from #5 above and they are set.

The downside is that you may be a bit sore during the first day or two, but it works great.

Summary

There are my 6 tips to prevent the travel/vacation weight gain.   I normally tend to lose weight on vacation and I do enjoy a dark beer (no piss water please) during the evening watching the sunset with Jodie.

If I have a great kiteboard run, my treat is pop tarts.   You don’t need to be neurotic, but it takes a bit of planning.

What tips do you have?  Let’s hear ‘em!  Leave them in the comments!

Intermittent Fasting and Eat Stop Eat Creator Brad Pilon Talks Sports Nutrition Supplements

Intermittent Fasting and Eat Stop Eat Creator Brad Pilon Talks Sports Nutrition Supplements

Brad Pilon Before and After

Brad Pilon “Before and After”

I hinted in the past that I would have an insider come and tell us point blank what goes on the supplement industry and here we go!

What you will learn

  • Do we need tons of supplements?
  • Are there any that work?
  • If you are using an Intermittent Fasting approach (like Eat Stop Eat), do you need supplements?
  • Can I poke him to go off on a rant?

Let’s get right to it as we have Brad Pilon of Eat Stop Eat here today at Extreme Human Performance, so take it away Brad.

1) Give us a bit of background as you worked in the supplement industry.

Brad Pilon: I started in 2000 as a research analyst and by 2006 I was managing Clinical Research & Development. To be honest, it was probably in those 6 years that I learned the most about health, fitness, physiology and nutrition. We had access to so many unique sources of information. One day I would be talking anabolic signally pathways with leading researchers, the next day I’m talking protein with Mr. Olympia. It allowed for a wide scope of experience. Also, because our research was spread throughout the world, I was also able to view health and nutrition with a more worldly view, realizing that facts we assume to be true in North America are not nearly as widely accepted in academic circles in Germany or China.

I wouldn’t say it was a bad break up when I left, but more of a strained relationship. Looking back at it, I have nothing but respect for what the supplement industry has accomplished as an industry. Sure, I don’t agree with a lot of their claims or marketing tactics, but if you study it as an industry you realize that the “winning formula” hasn’t really changed since the late 1800’s. It’s the EXACT same marketing, the exact same sales pitch. It has worked for hundreds of years and it will continue to work for 100 more. So you really can’t expect it to change much.

2) Perhaps we can use the “winning formula” powers for good.   I heard a rumor from our buddy Craig Ballantyne that you are now the cover boy for some new supplements. What gives?

Brad Pilon: Ugh. Yeah. A while back I did a blog post showing how you can ‘fake’ before and after pictures. Basically I was trying to help people avoid being duped by BnA’s (editor’s note, that is industry geek speak for Before and Afters), by showing how much of a difference a tan, a shave, a pump and some oil can make in a picture. I guess I faked the picture a little to well because it was stolen by the Acai berry people and now is being used on fake websites all over the net. I get about 3 or 4 emails EVERYDAY form people finding my pictures (which sadly means that at least 3 or 4 people are reading Acai berry ads every day). When you think about it, it is VERY ironic. After all – They are using pictures that were openly faked to promote their products. Tells you something about these people’s integrity. I’ve contacted them, but they won’t stop using the pics. As annoying as it is, it is a bit flattering that they thought my pics were worth stealing.

3) Wow, that is crazy!  I am a very white Minnesota guy, so I am going to get a tan right now! ha!    Are their any supplements that you use or recommend?

Brad Pilon: I don’t really use any. I would recommend vitamin D for children living in Northern climates, and possibly EPA and DHA for children, but other than that I don’t often recommend supplements. I like creatine, and think it has an decent effect of increasing lean mass weight in first-time users, but even with creatine, after continued use the results simply aren’t there. Bottom line for me is that from a Dollar Cost versus Effect point of view, I’ve never found anything worth taking on a consistent basis for people who are otherwise healthy.

4) I would agree that fish oils and Vit D are both great.  Are their sports nutrition supplements that can or should be used with the Eat Stop Eat approach or are they not needed at all?

Brad Pilon:: When I first started experimenting with fasting I tried taking Glutamine, Branched Chain Amino Acids, Essential Amino Acids, 10 grams of Leucine, Leucine + Phenylalanine, anything I could get my hands on. I took these all while ‘fasting’. I took them in divided doses, all in one big dose, any way I could possibly think of. In the end, I have no idea why I bothered. I knew I wasn’t losing muscle, I wasn’t losing strength, and none of these things made any difference when I wasn’t fasting, so I have no idea why I thought they would when I was fasting. In the end, I think it was just a process of me letting go of a lot of my old bodybuilding beliefs.

5) Yes, the “broscience force” out there is still strong.  Any last parting words or rants?

Brad Pilon: There is lots to rant about, but that’s never really been my style, so I think I’d like to ’sound off’ on a little bit of on-line etiquette. Now, before I start, let me say that I am well aware that I am JUST as guilty of this as anyone else. So here is my rant – the use of scare quotes or irony quotes. You know, like referring to people as ‘experts’ or ‘gurus’, implying that these people are the farthest thing from actually being an expert or a guru.

People are doing this all the time now, using it as a form of passive aggressive mud-slinging. And, even though I’m opposed to much of what goes on in the on-line world of health and fitness, I think a lot of this mud-slinging is unneeded.

For instance, to me using ‘expert’ would be an appropriate way to define someone with an mail-order PhD trying to pass themselves off as the next nobel prize winner in health and fitness. Similarly, I think a ‘guru’ is someone who has ‘discovered’ a unique training style that only she and her disciples can fully understand. I once saw a blog post from a trainer saying that they know that research scientists say you can’t grow past your genetic potential, but that this trainer and found a way to cheat your genetics. Then said that maybe research scientists should spend more time in the gym and less time reading fancy books. To me, this would be a ‘guru’.

But for everyone else I think the term “fitness personality” is more fitting and much more honest. Most people on-line of people with a love of health and fitness who are trying to make a name for themselves, which on it’s own is perfectly fine.

When an on-line personal trainer says that they recently heard that blueberries can help you burn fat, it would be unfair to then call them a misinformed nutrition ‘expert’, because quite frankly, most of the time these people never claim to be experts. And, if we are turning to personal trainers for scientific explanations of human metabolism, then the fault is ours not theirs. After all, education is specific. Ask me how fasting causes you to lose body fat and I can ramble for hours. Ask me how an alternator in a car works and my eyes will glaze over.

So bottom line, anyone who is talking about fitness or nutrition on line is a fitness personality, but not necessarily an ‘expert’ or a ‘guru’, so calling someone an ‘expert’ or ‘guru’ just because you disagree with something they said is typically just a form of on-line mudslinging that really doesn’t do anyone any favors (we’d all be much better off if we just clearly explained why we disagreed with their opinion).

As I said, I’m just as guilty as anyone, but moving forward, it’s not something I’m going to do anymore, and I encourage everyone else to only use these terms when truly justified.

Thanks Brad,  I would agree with the online mud-slinging as I try hard to stay away from it, but I do admit to going off on a rant on occasion.  I do try hard to make my rants based on evidence and not just yell “you suck” as that is not helpful and nobody learns a darn thing from that interaction.

Summary

Thanks again to Brad Pilon of Eat Stop Eat for stopping by and taking the time to answer some questions.

Review of Eat Stop Eat : Intermittent Fasting to Lose Body Fat

Eat Stop Eat

That’s right I have confession to make , if you ask me about this even about 9 months ago if I would ever recommend intermittent fasting or fasting in general I would I said Heck No!

Don’t you know your gonna lose muscle mass by doing that you crazy bean pole!

Don’t you know you need to eat every 2 to 3 hours in order to keep muscle mass!

Actually that is what I believed for many years and you can even search this very blog to find articles about it. Even going back by about a year and a half ago (or was it 2 years ago now?) I remember talking to my good buddy Jason Rhymer over at Rhymer Fitness when we were at the Z-Health T Phase certification and he stated he recently starting doing some fasting. I almost dropped my subway chicken sandwich I was eating. I was not agreeing with him at the time, but I was still interested in his results and started to do more research myself again.

Brad Pilon and Eat Stop Eat in the Black Corner

In my quest, I hunted down Mr Brad Pilon of Eat Stop Eat as he had put out an ebook of the same name (Eat Stop Eat). I read it and found every interview he had done and listened intently. I will admit my first instinct was to dismiss this guy as some nut job trying to cash in on the latest trend while avoiding all the research. I found the opposite and recognized he had actually done his homework; so I called him up to grill him some more.

I initially thought it was going to be a knock down drag out debate about protein intakes and meal frequency with yours truly here taking side of “you must eat more frequently” (the red corner) and he was going to take side of “you don’t need to eat as frequently and fasting is cool” (the black corner).

I was sure I was going to mop the floor with him like Rocky did in all of his movies (although Brad is Canadian and not Russian, but they are close, right?)

The Big Fight

It turns out that we had more in common than I expected and I put the screws to him naming studies and he really had read them!

So I went back and over the past 9-12 months or so looked up more literature and my conclusion started to change.  I now think if you really are trying to lose weight the intermittent fasting approach is actually a pretty good way to go! Am I out of my tree now?

What is Intermittent Fasting?

By his intermittent fasting approach it’s actually not eating for 24 hours only ONCE per week so if your going to start a fast on lets say Monday at 7 pm you would not eat again until Tuesday at 7 pm. The rest of the week you would not try to make up for that you just go about your business and lead normal healthy pattern.

Audio Interview with Brad Pilon

I have the full audio below that you can listen to at your leisure at the end here.. Even if you have no interested in fasting, we talk about some cool things to maximize your gains in the gym and nutrient/ protein timing.

If you like the interview and want to pick up a copy of Eat Stop Eat click HERE and I actually do endorse it as a method to drop some body fat.  I have done it myself and did not see any loss of muscle or strength!

Why the Change?

I like to do my research before I ever recommend anything and I go a bit too far to the extreme, but I only recommend products that work, are based on science and I have tested myself.  I have now done fasts for the full 24 hours and I survived and so far have not seen any loss of muscle.   I will probably cut down a bit towards this summer, so keep checking back as I will share my full ongoing experience.

Brad Pilon Interview

So sit back and listen to the interview below and we discuss everything from muscle hypertrophy, protein intake, calories, random tangents, fat loss and much much more.  Almost 60 minutes for free and you can download it to your iphone or ipod even.  The sound quality is not the best ever, but it is ok.

Give the interview a listen and let me know what you think by leaving some comment love.

Rock on

Mike T Nelson
